The meal-prep plan

Two dinners are cooked as four servings and carried into the next day's lunch, so you cook fewer times for the same nine meals.

  • Before Day 1 (or Day 1 morning): make Matcha Chia Pudding with Mango & Granola as 4 servings. It covers Day 1 and Day 3 breakfast for two people; keep it covered in the fridge.
  • Day 1 evening: cook White Bean & Kale Soup with Crusty Bread as 4 servings. Eat 2 tonight and pack the other 2 as Day 2 lunch.
  • Day 2 evening: cook Tofu Red Curry with Rice Noodles as 4 servings. Eat 2 tonight and pack the other 2 as Day 3 lunch.
  • Cooked fresh: Korean Tofu Bibimbap (Day 1 lunch), Almond Butter Banana Toast with Soy Latte (Day 2 breakfast) and BBQ Jackfruit & Black Bean Tacos (Day 3 dinner).

Time saved

about 153 minutes of cooking for 9 meals, compared with about 233 minutes if every meal were cooked from scratch (times include hands-off oven or simmer time). You cook 6 times instead of 9.

Storage

chill leftovers within 2 hours, keep them in the fridge for up to 3–4 days and reheat until piping hot (74 °C / 165 °F). Keep noodles, rice and dressings apart from sauces so they don't go soggy.

What the research says

The findings this plan is built on, with the papers underneath.

  • Academy of Nutrition and Dietetics (2025): appropriately planned vegan dietary patterns "can be nutritionally adequate and can offer long-term health benefits" for adults' cardiometabolic health. Children need more individual planning.
  • Twin RCT (Landry et al. 2023): identical twins on a healthy vegan vs healthy omnivore diet for 8 weeks. The vegan twins had significantly lower LDL cholesterol.
  • B12: The Vegan Society advises fortified foods 2–3×/day for ≥3 µg, or ≥10 µg daily, or ≥2,000 µg weekly as a supplement. B12 is absorbed best in small, frequent doses.
  • Protein for muscle: plant proteins work when total protein is high enough (~1.6 g/kg). Variation B uses soy, seitan, legumes and pea protein, which together cover lysine and leucine.

What this plan won't do

The common claims about this way of eating that the evidence doesn't support.

  • "Vegans can't build muscle." They can when protein is adequate. B supplies ~150g a day.
  • "Fortified foods cover everything." Usually not B12 alone. A supplement is the simplest guarantee.
  • "All vegan food is healthy." Processed mock meats and sweets are vegan too. Both variations are built mainly on whole foods, with seitan and protein powder used deliberately in B.
