The meal-prep plan

Two dinners are cooked as four servings and carried into the next day's lunch, so you cook fewer times for the same nine meals.

  • Before Day 1 (or Day 1 morning): make Bacon & Cream Cheese Egg Cups as 4 servings. It covers Day 1 and Day 3 breakfast for two people; keep it covered in the fridge.
  • Day 1 evening: cook Keto Taco Bowl as 4 servings. Eat 2 tonight and pack the other 2 as Day 2 lunch.
  • Day 2 evening: cook Creamy Tuscan Chicken Thighs as 4 servings. Eat 2 tonight and pack the other 2 as Day 3 lunch.
  • Cooked fresh: Steak Cobb Salad (Day 1 lunch), Smoked Salmon Plate (Day 2 breakfast) and Shrimp Cauliflower Fried Rice (Day 3 dinner).

Time saved

about 140 minutes of cooking for 9 meals, compared with about 230 minutes if every meal were cooked from scratch (times include hands-off oven or simmer time). You cook 6 times instead of 9.

Storage

chill leftovers within 2 hours, keep them in the fridge for up to 3–4 days and reheat until piping hot (74 °C / 165 °F). Keep noodles, rice and dressings apart from sauces so they don't go soggy.

What the research says

The findings this plan is built on, with the papers underneath.

  • Weight loss, calories matched: a 2026 meta-analysis of RCTs (≤50g carbs/day, same calorie prescription in both arms) found keto produced only slightly more weight loss than higher-carb diets: −1.49 kg (95% CI −2.41 to −0.58). The diet makes the deficit easier to stick to. It is not a metabolic trick. [Żurawski & Bartosiewicz, Nutrients 2026]
  • Long-term vs low-fat: Bueno et al. (2013, Br J Nutr) found ketogenic diets gave modestly greater weight loss than low-fat diets at 12+ months, with better triglycerides and HDL but higher LDL.
  • Umbrella review: Patikorn et al. (2023, BMC Medicine) graded meta-analyses of keto RCTs. They found the most consistent benefits for weight, triglycerides and HbA1c, and noted LDL increases in some analyses.
  • Type 2 diabetes: the American Diabetes Association calls low- and very-low-carbohydrate eating (often 20–50g non-fibre carbs) a viable approach for adults not meeting glucose targets or wanting to reduce medication. [ADA Consensus Report, Diabetes Care 2019]
  • Electrolytes: the early drop in insulin makes the kidneys excrete more sodium. Most keto clinicians add broth or salt (commonly 1–2 extra grams of sodium) to prevent "keto flu".

What this plan won't do

The common claims about this way of eating that the evidence doesn't support.

  • "Calories don't count on keto." They do. Controlled trials show the benefit comes from eating less without trying.
  • "More fat = more fat burning." Dietary fat is what you burn first. Adding butter to coffee slows loss of body fat if it pushes calories up. Both variations cap added fat.
  • "Keto is fine for everyone." People on insulin or SGLT2 inhibitors, and anyone who is pregnant or has kidney or liver disease, should involve a doctor first.
  • LDL: some people see large LDL rises. Variation B lowers saturated fat for them. Suggest a lipid check after 8–12 weeks.
